Change Your Life

“Life is change. Growth is optional. Choose Wisely.” ~ Karen Kaiser Clark

CrossFit changes lives for the better. It’s a hard thing to explain to others, but it can and does often. It may be “just a workout”, but for some it also might change your life. For Michelle and I, CrossFit sure did. In more ways than I could probably count if I really tried to. At a minimum it changed our health, nutrition, outlook, relationship, family, hobbies, values and mindset. Not really too many big changes, huh?

Watch how CrossFit is changing this woman’s life:

It Changed My Life: Deborah Scarbourough – CrossFit Journal [wmv] [mov]

Now read how CrossFit changed Rona’s life. She recently hit a milestone of 1 year as a CrossFitter and wrote about it. With her permission we are sharing it with you. Personally I read this and I’m proud. I’m motivated. I’m inspired. And I can’t wait to see where year 2 goes.

Rona_Take a breath

“As I approach my 1 year anniversary with SnoRidge CrossFit, I’m overwhelmed by the amount of change in my life in a short 12 months. I’m overcome with gratitude for all the CrossFit trainers that have help me with this evolution; Moe, Mark, Allen, Erik, Jeremy, and Kim, each one of you has contributed to my success and growth. Thank you to Jana and Jorge for joining CrossFit and peaking my curiosity. Tom and Michelle most of all; thank you for opening the box, for being the great people and trainers that you are. I’m thankful you had this dream and the desire to pursue it. Most of all thank you for donating a months free membership to the Encompass preschool charity auction. I remember vividly strolling with my glass of wine through the charity items and I gasped and pointed to the SnoRidge squatch. I told Rob “its a sign. I’m getting this auction item”….couple hours later we had a bird bath made by our daughter’s preschool class, something else I can’t even recall now and my CrossFit one month membership. 🙂 I had no idea how it would change me.

I started my elements classes and it was hard; really hard. Each elements class I had told myself two things; it’s going to get easier, and don’t walk. I stuck with it. My first few months I struggled through the WODs. I was slow, but I always finished and I never ever walked on a running WOD. The thing I never expected, and in retrospect I should have known, it didn’t get easier. No really, it didn’t. I got stronger, more coordinated, developed new skills, I could even run faster and harder but it Never got easier. 🙂 I thought that would be a good thing, but now i realize that is one of the reasons we go. If it got easy it would get boring. CrossFit is never boring.

In the beginning I had horrible headaches, my body was not used to the strenuous work. After about 3 weeks that stopped. I used my asthma inhaler every workout, then only for running WODs, now I haven’t used it in over 4 months. I had some shin pain that ended up being tight quad and butt muscles, then there were the broken blood vessels in my face after my first few handstand WODs. Not pretty. The countless bruises on many body parts. Most notable was the post Zercher carry WOD upper arm bruise. All of it…worth it.

Outside the box, CrossFit gave me more self-worth and new found self confidence. I now feel pride in what my husband and kids see each day when they look at me, rather than disappointment. I’m not a mom that stays behind or watches from the sidelines when they go play ball, hike or go to the pool. I have energy to run up the big hill each day with Davis when we pick Evan up at school, most days 3 or 4 times. They know I am strong and like it. Davis, my 2 year old actually told one of our newer CF members that his mom was really strong. I’m so thankful she told me he said that cause I don’t think there is a much better way to get confirmation that we as a family are doing the right thing for us. Last Sunday my daughter told us that she and her brother were going to do a WOD. Of course we were like “cool”. Her brother wasn’t following like she wanted when she was running around the couch. So she yells to him “I’m getting healthier then you.” Just two small examples of how our life changes are reflected in your kids and we are very happy with what we see.
I find my initial response to trying something new is so different now. Before I would think “I can’t do that. It would be cool but no.” Now I think “why not, it’s a little scary but let’s give it a try.” I have done so much this year that I look back and feel proud of. A new lease on life is so over used but describe my situation to a T.

Rona_Barbell Rack

Some highlights from this year that I don’t want to forget:
First handstand as an adult
First Rope climb
First Banded pull ups
First RX pull up
Judging at CrossFit sectional
Watching our team kick butt at CrossFit sectionals and regionals
First Rope climbing WOD
Discovering Paleo and Todd Widman’s Paleo class
Positive thinking and goal setting class  Greg Amundson
Getting RX push ups
Going from 12″ box to 24″ box for box jumps, and getting 34″ max box jumps
The Warrior dash
St Patrick’s day 5k
The Danskin sprint triathlon
Losing 40 lbs
Hiked little Si for the first time
Max Deadlift 193lbs
Winning the paleo challenge!

One thing we gain as a family is our SnoRidge family and friends. We sweat together, we PR together. We complain about the WOD, we joke, we cheer, we yell, we get each other though the tough ones. We help each others kids, we confide in each other. We work hard to catch each other in a workout. We inspire one another to try new things, get better at others or finally get that skill that has been eluding us. You all make me better. I want to CrossFit indefinitely. I am never going to have a perfect bod, but I love my body for what it is and what it does for me. I am so much more than I gave myself credit for. It makes me sad to think I had given up on ever being healthy and if I hadn’t found CrossFit I would have realized the me I am today.

Here is to another year of growth, of meeting goals, of inspiring and being inspired. To living, to sharing, to having more to give to my husband, kids, and community…GO!

A few bruised shins and maybe a bruised ego is usually the result of “Christine” when the rowing and deadlifts give you heavy legs. The constant hip extension and demand on your glutes and hamstrings makes a normally achievable height to jump a much bigger challenge.

Thanksgiving Schedule Announcement:

  • Thursday 11/25 at 9am: Only ONE Class! “Trim the Turkey” Thanksgiving Day WOD: Moe will be running class so come in, warm-up and lessen the guilt of those big Turkey Day dinners! Gobble gobble!
  • Friday 11/26 at 9:30am and 11:30am will be the only classes that day; NO PM Classes!
  • Saturday 11/27 at 10am: Jeremy D. will be running class. This is also the Seattle Kids Marathon that morning.

Attention Wendler Strength enthusiasts:

For those who have asked and been working on improving your strength through the Wendler program either before or after a WOD, we are making a change to how we will accomodate you. This change is to prevent disruption of class time. If you are wanting to start the Wendler Strength program, you also need to pay attention as it applies to all. Read the above link for an explanation on how it works.

Starting Monday, if you want to complete a Wendler cycle then you have only the below choices for schedule:

  1. Tues and Thurs at 7pm
  2. Mon and Wed at 4:30 pm

When you come in, you need to move with a purpose. You will be responsible for knowing your loads, your warm-up sets, and moving through your work sets. You must finish on time. If time runs over and it’s class time or time to close, then we will cut it short.

Based on how crowded class at 7pm is, we will allow you to work on Wendler. If it’s a big class, then we can’t do it, but if there is room we will accommodate provided there is no distraction to class.

If there is a crowd, then it will be first come first serve.

Last rule; please be aware that your coaches need to workout too, so the priority during the 4:30 time slot will go to the trainer’s WOD time. If a coach is working out, then that is the priority for space and equipment.

Jeremy Bday Boy Kamran Bday Boy

This is the “Filthy Fifty” only slightly less filthy. Perfect for a birthday WOD as the “gift” was that Kamran and Jeremy O. both had 20 less reps over completing the “Filthy Fifty” (yes Kamran that is a real WOD and we will do it in the box someday).

Welcome to Lindsay, Nadia, and Charles who all started Elements today. This was AFTER witnessing the carnage and destruction of the 5pm class post-Dirty Thirty. I was happy no one went running for the car.

Sequence: One Arm Kettlebell Snatch with Michelle

One Arm KB Snatch - 1 One Arm KB Snatch - 2 One Arm KB Snatch - 3

The KB Snatch is a more fluid, powerful continuous movement than the dumbbell snatch (which returns to the floor each time). The path of the kettlebell is unique and swings out from between the knees in an arc and then quickly rotates around the wrist as you corkscrew the bell and punch up toward the ceiling. This is important to prevent the “flop-over” that can crash into the wrist or forearm causing injury.

Bands and Handstands equals fun

Today was a rare day where we made a WOD adjustment due to weather. Seeing as the monsoon would have required real rowing outside we made the option of rowing on an erg indoors a substitute for running. The surprising thing is how many chose to run anyway. That’s either hardcore or fear of the rower!

Events:

“Strength to Find a Cure”: Sean training the Log Press

Strength to Cure Fragile X

Mt. Rainier Strongest Man and Woman, a fundraiser for Fragile X Research is slated for Saturday, November 6th at Rainier CrossFit in Puyallup, WA.

Several of us from Team Squatch will be competing in the event and helping raise money for an important cause. Right now myself, Moe, Sean, and Mark B. are all signed up. All the events are scalable, there will be weight classes, and it will be fun! Go to the site to read more but there will be four events that are strongman/crossfit blended events and unique from what we typically do in the box. If you are on the fence then climb over and register at the link above or on the right hand side. If not then come watch the events in RCF’s huge new box.

If you are interested in donating to the cause you can also do so on the MRSMW site and if you want to be a local business sponsor there is sponsorship info as well. For those who are Microsoft employees (like myself), please don’t forget that Microsoft will match any donations and that the GIVE campaign is currently running. Doris Buffet of the Buffet family has pledged that if FRAXA can raise $500,000 as an organization she will match that amount!

Rainier CrossFit on why this event is so important to them:

“Mt. Rainier’s Strongest Man began in 2006 as a way to combine a love for Strongman and a need for funding and awareness for a little known genetic condition called Fragile X Syndrome. Our son has Fragile X, the most common cause of inherited mental retardation and the most common known cause of autism yet largely unheard of and drastically underfunded. We heard our call to action, paired with The Old Cannery, and MRSM was born. The contest has grown from 5 local competitors to 5 divisions of men and women, more than 40 competitors from 5 states, and has raised over $25,000 to date.”

CFT_Jana DL

CFT_Eric Back Squat

Today we finally tackled the CrossFit Total and the 5k row. This test of strength and endurance will be split across Monday and Tuesday of this week to allow us to get everyone through. On Wednesday we will test basic CrossFit skills and metabolic conditioning with a time honored benchmark that the majority of you are familiar with (it ain’t Fran!). There will also be a make-up day for anyone who misses one of the test WOD’s on Thursday. These three CrossFit WOD’s will allow each of you to gauge areas of weakness, strength and skills to learn, improve or maintain. In a few months we will repeat it for you to gauge improvement.

Having enough equipment, the right amount of time, space and logistics for a CF Total have been a thorn in our side for some time. Same with the 5k row. You need rowers! Not only that, we wanted to ensure there was adequate experience with the three Total lifts, max lifts, and strength WOD’s in general. This test of general strength is time consuming. It takes space, racks, and coaching. Pairing it with a 5k row and splitting the class allows us to get this done over two days for a large group.

Tips for the Total:

When you come in tomorrow for your total or your row, warm-up with a vengeance and move efficiently. Especially for the Total. You will get one hour to complete it. Warm-ups included. If the hour ends, your total ends. So use the time to get your lifts in. Everyone was able to get it done today without losing reps to time.

Read up on how the Total is conducted and make your strategy. Knowing the rules, what weight to open with and when to try a PR is important. If it’s your first, just find your relative max for each lift (start with a lift close to your 3RM). If you know them already, then plan your warm-ups accordingly. Either way, remember that good technique and proper form is paramount. No slop, no unsafe movement allowed. We will gladly be watching and coaching!

Three rules:

  1. Don’t be stupid.
  2. Don’t be greedy.
  3. Don’t be pig-headed.

Congrats to all who PR’d today on either the Total, a 1RM lift, or a 5k Row!

Team Squatch and the Kings at King CF:

SRCF and King CF

Great event on Saturday for “Amazing Grace” and the Barbells for Boobs. We had 15 fellow Squatches go to King CF for a date with “Grace”. We are stoked at our turnout today! In total 48 people completed the WOD, many PR’d (with some insanely fasts times all around), all had a great time and the kiddos even got a CF Kids class when all the adults were done playing.

Sadly all of us either will know or have known someone effected by cancer. Funding research for a cure is equally as important in my mind as teaching health and nutrition to potentially avoid it. Today was for a great cause, funds were raised either via registration and donations in advance or at the box, and we all should feel good about supporting the fight against breast cancer and helping uninsured women get a mammogram.

Big thanks to Michael for organizing it and for the whole King CF crew for inviting us and letting us participate. Field trips to other boxes are fun and we need to do more of these in the future.

Also wanted to call out that Rona managed to do “Grace” while on vacation and did it as RX’d for the first time in a blazing 4:30!

More pics to come tomorrow.

"Test 3 or Tabata This"

“Test 3”:

Tabata Squat followed by 4 min of max rep muscle-ups

“Tabata This”:

For each of the below exercises perform max reps for 8 consecutive intervals of: 20 seconds of work followed by 10 seconds of rest. Rest 1 minute between exercises.

Squats
Pull-ups
Ring Dips

The Tabata score is the interval with the lowest number of reps per exercise.

What is “Test 3“? Read the link from the CrossFit Journal for the original 5 CrossFit tests back from 2003 that were designed to test the Ten General Physical Skills we train. It’s a pretty cool idea to have tests to train all ten skills (strength, stamina, power, speed, cardiovascular endurance, agility, flexibility, accuracy, coordination, and balance). While there are endless variations of movements to test these skills, simply having a test makes it fun and challenging.

Recognizing that not everyone can do Test 3, I wanted to have a version to test similar movements and also allow for working skills that will translate to getting a muscle-up. That’s where the tabata pull-ups and ring dips come in. Either way it was a smoker. Adding a max effort 1 mile run after all of it was over makes it even more demanding. There were so many displays of awesomeness in the box today to count; Cathy getting pull-ups all the way through her tabata, Don doing muscle-ups, some blazing 1 mile times post tabata intervals, several people moving up a band with assisted ring dips, people moving from jumping to band assisted pull-ups, Mark’s 21 and Rob’s 22 legit tabata squats… I could go on.

Welcome back to Rachel who’s been out a while due to recovery from a car accident and PR’d her Baseline today! Also it is great to have our wonder twin couple Jorge and Jana back from their long honeymoon of sightseeing and sampling international cuisine. We are all jealous so that may mean we will be mean during WOD’s.

Our very own Rob has started a cool blog! It’s called CrossFitDad and in my book it’s worth putting on your list of sites. Give it a read and leave a comment. Great idea and I look forward to watching where you take it.

“It’ll be a fun night of music, chocolate and wine with live and silent auction and tickets are $40 each.

It’s inspired by my friend’s son, Hayden, he is also Finns best pal and he is currently battling with three brain tumors. (He was featured on komo4 this weekend)

Attached is an invite (all are welcome), there are going to be some amazing auction items ie Ferrari day out, trips to Maui and NY, Balloon rides, weekend getaways and lots more….. plus of course a month of free CF at Snoridge!”

We made the CrossFit main page today for the first time for our Fight Gone Bad event last Saturday! Check it out here!

Today we ran the last make-up session for those who could not make it this past Saturday to our Fight Gone Bad 5 event. Thanks to those who helped with judging and to those who did the regular 5pm WOD with Moe outside so we could run this “fighters” inside. As a gym we raised over $3500 with the final few donations that came in today. ALL of the money that was donated in person from our event has been donated to Sportsgrants to benefit The Wounded Warrior Project, Livestrong, and the CrossFit Foundation.
