Roaming Diane

Two versions of the benchmark “Diane” today. One was “Roaming Diane” which is the handstand walking version. Knowing that not everyone lives on their hands the alternate choice was to sub wall climbs. Jeremy and I made up this version and it worked great. The wall climbs tax the upper body and shoulders but still get your inverted, demand control and core tension, and become the challenge in the WOD; just like handstand push-ups in “Diane” or handstand walking in the “Roaming” version. Scaling it further with hand release push-ups still delivered the same intent of the WOD. 

Today Rob and Lindsay both completed “Roaming Diane” and it was a lot of fun watching them walk on their hands.

Congrats to the number of you who have hit WOD milestones recently. Marc hit 350. Jim Mc hit 100. John hit 50. I know there are many more than just that but those are fresh in my tired brain. I better get working on a 500th WOD T-Shirt. Or maybe it will just be a pair of Bedazzled Jorts.

Who doesn’t love rope climbs? This is a WOD I watched Chris Spealler, Nadia S., and Kurtis B. from CFHQ do during lunch at my Coaches Prep Course a couple weeks ago. Speal tore through it in around 3 minutes with a measured but fast and unbroken pace similar to “Fran”. Watching him do it made me want to program it for the rest of us. Setting the goal time of sub 10 minutes for all classes helped everyone scale appropriately. It definitely left you in the CrossFit rest position and many with the “Fran-cough” after it was over.

The Supine Rope Climb:

Supine Rope Climbs

  • Begin and end each rep from the floor
  • Pull hand over hand to the standing position
  • Lower hand over hand to the floor
  • Minimize the use of the legs to make the movement harder and strengthen the pull
  • Work these along with dead hang pull-ups for strength and practice your foot lock technique often on a rope and before you know it you will be climbing

Power Cleans and Burpees

This past weekend I attended the CrossFit Coaches Prep Course hosted at CrossFit Bellevue. I’ll get into the course and my experience there in this post but the reason for today’s WOD (even though we recently did some power cleans and burpees for Mark N’s birthday WOD) was because I watched Chris Spealler do a WOD with really heavy power cleans and burpees very similar to this one. It was 5 rounds of 5 power cleans at 225# and 10 burpees. Watching him warm-up intensely and then just tear through it, then following that up with the programming lecture/activity made me want to program a short, heavy workout for our gym that allowed for some power clean instruction. Setting a goal time range for all was very helpful as it lent itself well to everyone scaling properly. Watching as each class spent time on the power clean and getting some coaching was really motivating for me. 

After spending all day Saturday and Sunday coaching and being evaluated, listening, learning and practicing I was very stoked to get back in the box. This course was led by some world class trainers in Chris Spealler, EvaClaire Synkowski, Nadia Shatila, and Kurtis Bowler. It was a small group of around 20 CF trainers and some affiliate owners who all were there to get feedback on their coaching skills and learn everything from essentials of good movement, seeing and correcting faults, building a culture of success, programming workouts, leading classes, and coaching under load. We had lecture, practical group exercises in which I swear I squatted a couple hundred times a day, and some fun WOD’s. While there wasn’t a lot of new material to learn, it was an opportunity to have other coaches watch and coach you, as well as remind me of just how much I need to practice, review and brush up. Also it allowed me to observe different styles, listen to new cues or teaching techniques, and “steal with pride” some things for me to take back to our box.

I left highly motivated to come back to the gym and share with you and our trainers as much as I can of what I learned from some of the top trainers in the CFHQ staff. I think I pretty much talked Michelle’s ears off on Sunday night. It’s not that we haven’t been doing things right. To the contrary it was affirmation to me that we are doing a lot of the RIGHT things. That said, we need to do more of it. Be better coaches, have a more critical eye, continue to correct and scale people appropriately and safely, and jump in with a relentlessness about making others move better. The “RX” is not the end all, be all. Moving efficiently and powerfully and with virtuosity is the true goal. As your coaches our job is to help you get there. The better we can be, the better you can all be.

Events:

Lynnwood CrossFit aka Local’s Gym is hosting the “Pre-Open Competition” in January. It is a 2 day, all day, each day competition. As Jesse says on the website, you can expect multiple workouts to be done each day and include functional movements that are constantly varied and done at high intensity. i.e. CrossFit.

There are a few categories: Individual Open and Masters (both allow scaling), and Firebreathers and Mixed Pairs (no scaling allowed for either). The mixed pairs which is one male/one female is also full. I will be competing in the mixed pairs category with another CrossFitter from Local’s Gym and doing my best to not slow us down. There is no broader team category.

If you are wanting to compete as an individual, scaled or not, then throw your Inov-8’s in the ring and sign up! Make sure you do not sign up for the firebreather category if you are not 100% confident that you can RX anything that they throw at you. Either way join me and have some fun!

Get your costumes ready. On Saturday Oct. 29 we are going to be doing the 3rd Annual “Frankenchipper” WOD for the regular Saturday Squatch Suckfest (i.e. class).

Frankenchipper House Rules:

  • Costume is REQUIRED! If you show up without one expect an extremely burpee filled WOD for you! 
  • Dressing up as a CrossFitter is not a costume unless you are dressing as a well known CF’er in which your coaches will judge if it qualifies

Today’s Team WOD was one of the events this weekend at the UFC Fan Expo in Houston that featured a CrossFit exhibition at the front door. Many of the top male and female Games Competitors competed in teams of 2 for six different events. This one took the benchmark Girl “Jackie” and made it a two-fer. While this WOD looks easy it’s pretty deceiving when done all out. Rowing and thrusters = yuck.

Some ideas for people that are trying to stay on track & need some extra UMPF right now:
1) Track your meals on BTWB – helps you see how/what you are eating more clearly and frankly writing it down makes you more accountable to yourself (ask people to look if you want)

2) Go recipe searching, buy a paleo cookbook, etc… just get inspired to try something new to cook! Remember – have fun w/ your food!! This is supposed to taste yum-O

3) Check out our Whole30 Facebook group – lots of discussion, gives you ideas, & inspires you

4) Whatever you do – PLEASE don’t beat the crap out of yourself. Extreme guilt can make you just want to quit & feel in the dumps. Turn it around and say “next meal is going to ROCK F’ing PALEO B*TCHES!”

This past week a group of your fellow CrossFitters completed a Whole30 Paleo nutrition challenge. Congrats to all who participated! Some finished all 30 days with strict compliance and reported great results. John B. lost 9.2 lbs and 2 inches off his waist in 30 days and both he and Christa tackled it together as husband and wife with no cheats for the full month! Many have said that while they may not have strictly followed the challenge for 30 days; they were able to make cleaner and healthier choices as well as set goals and strategies for how to maintain a healthier lifestyle post Whole30. That is the best outcome of a nutrition challenge, seeing people make changes that will truly last and benefit theirs and their families health. Kicking the sugar cravings and inflammation causing food choices and building healthy habits can only be a good thing.
