Bar Facing Burpee Action:

Bar Facing Burpees

WOD Demo with Cherie Chan – video [wmv] [mov]

Who would have thought there would be an AMRAP where you post 0 rounds yet still get your butt kicked? This is the one. Throwing a curveball with a burpee where you face the barbell slows down the movement. Following it up with heavy overhead squats and then muscle-ups soaks up the time.

Today the overhead squats were meant to be heavy. A few asked the good question of “how heavy” today. Our answer? Heavier than you have done before but not so heavy where you are risking injury by performing like you are on “Dancing With The Stars” with the barbell around the gym!

Getting into a proper overhead squat position takes practice and demands strength, balance, flexibility, and coordination. As in all movements in our box, we want you to take the time to focus on technique rather than weight. Master the technique then focus on getting stronger. While it’s true that you get strong by picking heavy sh*t up, you also get injured by picking up heavy sh*t incorrectly. Scaling is always the smart move if your form suffers or your position is incorrect. If you have good movement then push yourself and raise the load, that will make you stronger and able to move faster; translating to an increased fitness level. However if you know the load will sacrifice that form to a point of being reckless, then ask yourself if the “RX” next to your name is more important than the potential to miss a ton of WOD’s while rehabbing something.

Ask your coaches, we will check your form, then your bar and then let you decide if you need to check yourself. Oh and if you’re sandbagging, we will let you know that too. By adding more weight. 😉

Notes:

Congrats to all who PR’d their overhead squats today, as well as to Mark, Nan, Rona, Josh and Pat who were able to complete the WOD today and stay in the running for the Open. Having people stick around to cheer and motivate was huge for all the competitors and makes a big difference to everyone involved.

Please feel free to come and cheer over the next 3 weeks that remain in the Open. We plan to make the last WOD a box event by hosting a BBQ on the final Saturday in April for WOD 11.6!

Deadlifts looked great today. For the late classes I got to see and coach the form and warm-ups were right on point and people were approaching this WOD with the right loads to ensure a good deadlift. Feedback was overwhelmingly positive about the 10 minutes to warm-up your dead and “pick your load” and go format. Congrats to Matt who PR’d his deadlift during the deadlift warm-up portion at 305#! That’s over 2x his bodyweight!

For Lucy and Pat who are on vacation and performing this workout abroad this week go forth and kick ass and take names!

WOD Action

Quote of the Day: “Michelle, now show me some saggy ones.” ~ Tom asking for bad push-up examples for the WOD Demo

Holy Hand Release Batman! Today’s Open WOD looks like a gasser. Having not done it yet but witnessing several people go through it I think I have a pretty good idea for how tiring this one is. Movement looked great across the board and the energy in the box this evening was awesome. Having the WOD each Wednesday be the Open WOD has been fun and inclusive for the entire box and something we all end up being able to relate to and compare notes. That is one of the by-products of the Open that has been great so far. It’s a community strengthening workout that has brought people in to cheer, support, and share in the experience beyond just sweating it out. For those competing it’s invaluable to have your friends nearby yelling and cheering for you to keep moving, keep picking it up, or just push harder. That energy fuels extra reps for a CrossFit competition in which every rep and second counts.

Chest Bumps and Contests to Rona!

(Or Congrats if you aren’t typing “Rona Style”)

Rona is officially a CF Level 1 Certified Trainer:

Thumbs Up

Quote of the Day: “You make a choice to win, and you win.” ~ Charlie Sheen

Why congrats? Because Rona went and earned her CrossFit Level 1 Certification this past weekend! That’s right she not only attended the cert she also passed her exam. We are all proud of her and the passion with which she has displayed in wanting to become not only a fitter person, wife and mother; but also a better CrossFitter and eventual trainer. We have also invited Rona to work with our coaches over the coming months to allow her to shadow, practice and build on the skills she has learned at her Certification through training and assisting us in classes.

Judging…still judging:

Rob and Lucy_Open WOD 1

Today we kicked off the CF Games Open (which runs the next 6 weeks) and everyone got a chance to come in and do the WOD. Whether you are competing or not, each week we will program the Open WOD on Wednesday for everyone to have a chance to complete it either scaled or as RX’d. Later in the week the competitors only on Team Squatch will get additional opportunities on Friday and Saturday to complete it too for competition.

If you aren’t competing and want to do the Open WOD’s then plan ahead! Each Wednesday is your only chance!

The community and camaraderie of our box was on display as the evening classes had a big group and then people stuck around to cheer on those competing. The energy truly helped everyone push themselves along for each and every rep.

Pat and his birthday WOD gang:

Pat and the Gang

Today’s WOD was meant to be a 5 rounder. I messed up. My apologies to Pat (although for those who did 3 you are probably grateful) for typing the WOD description to say 3 rounds and confusing our AM coaches. For those who wanted to do 5 rounds but only did 3, then you can either do 2 extra rounds tomorrow or next year’s birthday just add 2 rounds to whatever WOD we dream up. If you are okay with it, consider it a birthday gift from Pat to all of us that we didn’t need the extra rounds to make us reach for that bucket.

Also congrats to Steph for reaching her 250th WOD today! That means she earned her shirt. Chest bumps and high fives!

Team Squatch: All Competitors see yesterday’s post!  Also please watch this video below and post a reply to comments that you have watched it prior to the Open starting.

This is how we will judge. It’s important that each of you understand this.

Guidelines For Being a Judge at the CrossFit Open – video [wmv] [mov]

For judges, we appreciate the offers for help; since we only need a handful we will only be asking some of you directly to act as judges during the Open. If you are asked we will expect you to be familiar with the strict movement standards, as well as be able to spot proper range of motion, no-rep and correct deficient reps, and communicate clearly what the count is or what needs to be fixed.

That said cheerleaders are always welcome! Please feel free to cheer your fellow Team Squatch members on!
